the overhead press is a compound lift: you stand with a barbell racked at your shoulders, press it straight overhead until your arms lock out, and lower it back under control. it trains your shoulders, triceps, and upper chest, and your core works the whole set to keep you steady. it's one of the core compound lifts every beginner program is built around. good form comes down to four checkpoints in order: setup, grip, press, and lockout.
the setup
get these right before the bar leaves your shoulders.
stance. feet about hip to shoulder width, toes pointed forward, weight through your midfoot. this is a standing lift, so your legs and core give you the platform to press from. plant your feet and keep them still through the set.
rack position. rest the bar on the front of your shoulders, across the top of your chest and collarbone. the weight should sit on your shoulders so your hands mostly guide the bar. keep the bar close, resting near the base of your throat.
wrists. stack your wrists straight over your elbows with your knuckles pointing up. a wrist that folds backward under the bar bleeds force and starts to ache over time.
brace. squeeze your glutes, take a breath into your belly, and tighten your abs before you press. the brace turns your torso into a solid column and stops your lower back from bending under the load.
grip
grip the bar with your thumbs wrapped around it, hands just outside shoulder width. that width puts your forearms close to vertical when the bar sits on your shoulders, which is the strongest position to press from. go too narrow and your elbows point too far forward; go too wide and you lose the straight-up path. find the spot on the knurl where your hands land and return to it every session.
the press
the path. press the bar in a straight vertical line. your head is in the way at the start, so move it back slightly as the bar passes your face, then bring it back to neutral once the bar clears.
lockout. finish with the bar directly over the back of your head and the middle of your feet, arms fully extended, shoulders shrugged up slightly toward your ears. at the top your upper arms should sit close to your ears. this overhead position is where your shoulder is most stable.
the way down. lower the bar under control back to your shoulders, moving your head back again as it passes your face. reset your brace and go again. each rep starts and ends with the bar resting on your shoulders.
the checklist, in one pass
run through these on every set until the pattern becomes automatic:
- setup: bar on your shoulders, wrists stacked over elbows, glutes and abs braced.
- grip: thumbs around the bar, hands just outside shoulder width.
- press: bar straight up, head moves back as it passes, then returns.
- lockout: arms locked out, bar over the back of your head, shoulders shrugged up.
common mistakes
leaning back to press. your torso arches backward and the lift turns into a standing incline press off your ribs, with your lower back carrying the load. fix: squeeze your glutes hard before each rep to lock your pelvis in place, and keep your ribs pulled down.
the bar drifting forward. you press up and away, so the bar finishes in front of your head instead of over it. that shifts the weight onto the front of your shoulders and stalls the rep. fix: once the bar clears your face, press it back toward your ears so it locks out over the middle of your feet.
flared elbows at the start. your elbows point straight out to the sides, which puts your shoulders in a weaker position off the chest. fix: tuck your elbows slightly in front of the bar so your forearms sit vertical before you press.
pressing with a bent wrist. the bar rolls back onto the heel of your hand and your wrist folds under it. fix: stack your knuckles over your wrist and your wrist over your elbow, so the bar sits in a straight line down through your forearm.
standing or seated?
both build your shoulders. the standing barbell press asks more of your whole body. in an EMG study of shoulder-press variations, the standing free-weight version produced the highest deltoid activation, because your core and legs have to stabilize the load while you press. the same research found the barbell drove more triceps work than dumbbells in both seated and standing setups.
for a beginner, that makes the standing barbell press a strong default: it works the most muscle per rep and doubles as core training. start there. a seated press stays useful for a day your lower back is tired or when you want to load the shoulders with less full-body demand.
warm-up sets
the overhead press moves less weight than your other barbell lifts, so the warm-up is short. before your first working set, run 2 to 3 ramp-up sets with rising weight. if your working weight is 65 lb, that might be the bar only (45 lb), then 55 lb, then your first working set. each ramp-up set rehearses the bar path before you press hard.

how to progress
start with just the bar (45 lb). if the empty bar is too heavy to press with clean form, most gyms have lighter training bars in the 15 to 35 lb range, or you can press dumbbells until the barbell feels manageable.
the overhead press is the slowest barbell lift to add weight to, because the shoulders and triceps are smaller muscles doing the moving. add 2.5 to 5 pounds per session while every rep stays clean, and expect to add weight less often than you do on the squat or deadlift. most beginners reach 65 to 95 lb on the overhead press in their first 8 to 12 weeks of consistent training. small jumps that hold are the goal.
