- a single night of total sleep deprivation cut muscle protein synthesis (the rebuild process itself) by 18 percent, while raising cortisol 21 percent and dropping testosterone 24 percent. that combination shifts your body from building toward breaking down.
- when dieting, people held to 5.5 hours of sleep lost 60 percent more fat-free mass than people given 8.5 hours, even eating the same. the short-sleep group burned muscle where the well-rested group burned fat.

how to sleep better for training
the setup can be imperfect and still work. five habits do more than everything else combined:
keep a consistent schedule. going to bed and waking within about the same hour every day, weekends included, does more for sleep quality than anything else on this list. your body runs on a clock, and a steady one falls asleep faster and sleeps deeper.
cut caffeine after early afternoon. caffeine has a long half-life, and a 4pm coffee can still be in your system near midnight. if you take a pre-workout, watch the timing on evening sessions.
make the room dark and cool. a cool, dark room helps you drop into deep sleep and stay there. blackout curtains and a slightly cold room do more than most gadgets.
wind down off screens. give yourself 30 minutes before bed away from bright screens. a hot shower, reading, or light stretching tells your body the day is closing.

does catching up on the weekend work?
